# The Consolidated Hypertrophy Program

### 5 Days/Week · Upper/Lower/Push/Pull · 4-Block Rotation (44 Weeks)

This combines Program 1's progression system, RIR targets, and nutrition framework with Program 3/4's smarter exercise selection (natural squat stance, trimmed overlapping isolation volume, flexible equipment choices).

---

## The Rules (read this before you start)

**Progression — Double Progression** Stay at the same weight until you hit the *top* of the rep range on all working sets. Then add the smallest possible jump (2.5 kg / 5 lb, or one pin/plate step on cables) and drop back to the bottom of the range.

**Choosing a starting weight:** in Week 1, pick a load where your first working set lands inside the rep range at the target RIR, and adjust over the first session or two. If you finish with reps to spare, go heavier next time.

**Effort (RIR = Reps In Reserve)**

- Compound lifts: stop 1–2 reps short of failure
- Isolation lifts: stop 0–1 reps short of failure
- The *last set* of every isolation exercise: true failure, safe machines/cables only (except the two light frequency-only sets: Monday's rear-delt fly and Friday's lateral raise)

**Warm-up** 5 min easy cardio, then on the first exercise of the day: 2–3 ramp-up sets (\~50%, 70%, 85% of working weight, for 5-3-1 reps). Every other exercise: one light set before working sets.

**Tempo** 1–2 second controlled lowering, full stretch, no bouncing, full range of motion every rep.

**Log every set.** Weight × reps, every exercise, every session. If a lift hasn't moved in 3–4 weeks, fix sleep/food first — don't just swap the exercise.

**Session length:** \~60–75 minutes.

## BLOCK 1 — Weeks 1–10

### Monday — Upper A

| Exercise | Sets × Reps | Rest | Target RIR | Notes |
| --- | --- | --- | --- | --- |
| Incline DB Bench Press (30°) | 3 × 6–8 | 2–2.5 min | 1–2 | Full stretch at the bottom; tuck elbows \~45°. |
| Chest-Supported T-Bar Row | 3 × 6–8 | 2–2.5 min | 1–2 | Squeeze scaps; chest support eliminates lower-back sway. |
| Machine Shoulder Press *(or standing DB OHP if you prefer free weight)* | 2–3 × 8–12 | 2 min | 1 | Far superior stability vs. standing DB press — more shoulder stimulus, less systemic fatigue. |
| Neutral-Grip Lat Pulldown | 3 × 8–10 | 90 sec | 1 | Pull elbows down toward hips, in line with the lat fibers. |
| Cable/DB Lateral Raise | 3 × 12–15 (last set to failure) | 60 sec | 0–1 | Set pulley at hip/wrist height for constant tension; final set to failure. |
| Reverse Pec Deck Fly *or* Cable Rear Delt Fly | 2 × 12–15 | 60 sec | 2–3 | Second weekly rear-delt exposure, kept light and quick. This is a stubborn muscle that responds better to 2×/week frequency than cramming all volume into Thursday — the 3-day gap to Thursday's Face Pull is plenty of recovery. Use roughly 60–70% of the weight you'd use on Thursday's main rear-delt set, and stop 2–3 reps short of failure — this set's job is frequency, not fatigue. Thursday's Face Pull stays the hard, failure-proximity set for this muscle. |
| Incline DB Curl (45–60° bench) | 3 × 8–12 | 90 sec | 0–1 | Set bench to 45–60°; keeps the biceps long head under heavy stretch. |
| Cable Overhead Rope Triceps Extension | 2–3 × 10–12 (last set to failure) | 60 sec | 0–1 | Deep elbow flexion behind the head to bias the triceps long head. |

*Monday runs \~65–70 min with the added rear-delt set — it's a quick, low-rest addition, not a real time cost.*

### Tuesday — Lower A (Quad-Biased)

| Exercise | Sets × Reps | Rest | Target RIR | Notes |
| --- | --- | --- | --- | --- |
| Smith Machine Squat *(natural stance/depth)* | 3 × 6–8 | 2.5–3 min | 1–2 | Use your own foot placement/depth rather than forcing a stance — the goal is knee flexion and quad load without joint discomfort. |
| Leg Press *(full, controlled ROM)* | 3 × 8–10 | 2 min | 1–2 | Low/mid foot placement; full controlled depth without the pelvis tucking under. |
| Seated Leg Curl | 3 × 8–12 | 90–120 sec | 0–1 | Superior to lying curls since the hip stays flexed, lengthening the hamstring under load. |
| Leg Extension | 2–3 × 12–15 (last set to failure) | 60–90 sec | 0 (failure on last set) | 1s peak contraction at the top; \~3s controlled eccentric. |
| Standing Calf Raise (2s pause at stretch) | 5 × 8–12 | 60 sec | 0 | Mandatory 2-second dead stop at the bottom to remove the Achilles bounce/reflex. Bumped to 5 sets — calves recover fast and generally respond to higher volume than most muscles. |
| Cable Crunch | 3 × 10–15 | 60 sec | 0–1 | Focus on curling the spine, not just flexing the hips. |

### Wednesday — Push B

| Exercise | Sets × Reps | Rest | Target RIR | Notes |
| --- | --- | --- | --- | --- |
| Flat Barbell Bench Press | 3 × 5–8 | 2.5–3 min | 1–2 | Primary strength anchor; plant feet firmly, arch safely. |
| Incline Machine / Smith Press | 3 × 8–12 | 2 min | 1 | Consistent, stable load path to bias the upper/clavicular chest. |
| Cable Standing Chest Fly | **2** × 12–15 (last set to failure) | 60–90 sec | 0 | Deep stretch across the chest; capped at 2 sets since chest already gets heavy pressing volume this week. |
| Cable Lateral Raise | 4 × 12–15 (last set to failure) | 60 sec | 0 | High volume for the side delts; last set to technical failure. |
| Straight-Bar Cable Pushdown | 3 × 8–12 | 60 sec | 0–1 | Targets the lateral and medial triceps heads. |
| Overhead Cable/DB Triceps Extension | **2** × 10–15 (last set to failure) | 60–90 sec | 0 | Complementary angle to finish off the triceps long head. |

*Fly and overhead-extension volume trimmed vs. the original — chest and triceps already get heavy indirect work from the two pressing days.*

### Thursday — Pull B

| Exercise | Sets × Reps | Rest | Target RIR | Notes |
| --- | --- | --- | --- | --- |
| Medium/Wide-Grip Lat Pulldown | 3 × 6–10 | 2 min | 1–2 | A medium-ish grip usually gives a more natural ROM than an extreme wide grip. |
| Seated Cable Row | 3 × 8–12 | 2 min | 1 | Flare elbows \~45–60° to bring in mid-traps, rhomboids, and rear delts. |
| Straight-Arm Cable Pullover | 2–3 × 10–15 | 60 sec | 0 | Near-pure lat isolation with minimal bicep involvement. |
| Cable Face Pull *or* Reverse Pec Deck Fly | 3–4 × 12–15 | 60 sec | 0 | Both hit rear delts/mid-traps equally well. Prefer the Face Pull when available — its external-rotation finish also works the rotator cuff, which is useful given how much pressing (internal rotation) this program has. Reverse Pec Deck Fly is a fully fine substitute if the cable/rope is tied up. |
| DB Hammer Curl | 3 × 8–12 | 90 sec | 0–1 | Builds the brachialis/brachioradialis for arm thickness. |
| DB/Barbell Shrug (2s peak hold) | 2–3 × 8–12 | 90 sec | 0–1 | Hold the top contraction for 2 seconds each rep. |
| EZ-Bar Preacher Curl | 2–3 × 10–15 | 60–90 sec | 0 | Trains the biceps short head in a shortened position. |

*Perform hammer curl and shrug as straight sets, not a forced superset — you'll get better quality reps on each.*

### Friday — Lower B (Hamstrings & Posterior Chain)

| Exercise | Sets × Reps | Rest | Target RIR | Notes |
| --- | --- | --- | --- | --- |
| Barbell Romanian Deadlift | 3 × 6–10 | 2.5–3 min | 1–2 | Push the hips back; stop the descent once the pelvis stops rotating and hamstring tension maxes out. |
| Bulgarian Split Squat *(or Walking Lunge / Hack Squat if knees complain)* | 3 × 8–12/leg | 90 sec–2 min | 1 | A slight forward torso lean loads the glutes and upper hamstrings under stretch. |
| Lying Leg Curl | 3–4 × 10–15 (last set to failure) | 90 sec | 0–1 | Complements Tuesday's seated curls by hitting the hamstrings from a neutral hip angle. |
| Seated Calf Raise (2s stretch pause) | 5 × 10–15 | 60 sec | 0 | Isolates the soleus; 2-second hold at the bottom. Bumped to 5 sets to match Tuesday's increase. |
| Cable Lateral Raise (light, strict) | 3 × 15–20 | 60 sec | 1–2 | Third weekly side-delt exposure (Mon/Wed/Fri) — its job is frequency, not fatigue: light weight, strict reps, stop 1–2 reps short of failure. Run it for the first 4 weeks — if your shoulders feel fine, keep it; if they ache or recovery is poor, drop it (side delts fall back to 7 sets/week, which still works). Drop this first if side-delt numbers stall too. |
| Hanging Leg Raise | 3 × 10–15 | 60 sec | 0–1 | Strict control — avoid swinging or using momentum. |

**Saturday / Sunday: full rest.** 7,000–10,000 daily walking steps still recommended for blood flow and nutrient delivery.

---

## WEEK 11 — Deload

Same exercises. Cut sets roughly in half (3→2, 4–5→2–3). Reduce load 10–20%. Stay at 3–4+ RIR — no failure, no PR attempts, no intensity techniques. Keep protein and sleep exactly as normal. Don't skip this — it resensitizes muscle receptors and clears systemic fatigue before Block 2.

---

## BLOCK 2 — Weeks 12–21 (Deep Stretch & Peak Contraction)

Same structure and rules as Block 1, with these swaps only. Keep the primary strength compounds (RDL, Smith Squat, Bench Press, Incline DB Press) unchanged to preserve your progression tracking — only accessories rotate, to introduce novel fiber recruitment. Start \~5–10% below your Block 1 finishing weights and rebuild via double progression.

| Day | Block 1 exercise | Block 2 replacement | Reason for swap |
| --- | --- | --- | --- |
| Mon | Neutral-Grip Lat Pulldown | Half-Kneeling Single-Arm Lat Pulldown (3×10–15) | Cleaner line of pull along the iliac lat fibers. |
| Mon | Incline DB Curl | Bayesian Cable Curl (3×10–12) | Constant cable tension through the deep stretch *and* the top — fixes the dead spot a DB curl has at lockout. |
| Thu | Cable Face Pull | Cable Rear Delt Fly (3–4×12–15) | Better resistance curve matching rear-delt output. |
| Thu | EZ-Bar Preacher Curl | EZ-Bar Spider Curl (2–3×10–15) | Maximizes peak-contraction tension. |
| Thu | Medium/Wide-Grip Lat Pulldown | *Optional:* Wide-Grip Lat Pulldown (3×8–10) | Shifts bias slightly toward upper back/teres — but the medium grip was chosen for better natural ROM and less shoulder strain. Try it for 2–3 sessions and revert if your shoulders don't like it. |

Everything else — sets, reps, rest, RIR targets — stays identical to Block 1. That includes Monday's light rear-delt set and Friday's light lateral raise (RIR 1–2), which carry into Block 2 unchanged.

*Note: leave the Flat Barbell Bench Press as-is in Block 2 — swapping it for a DB press variant would break your weight-progression tracking on the program's main pressing lift. The incline DB press and chest fly already cover the "deep stretch" angle without touching the primary strength anchor.*

---

## WEEK 22 — Deload

Same rules as Week 11. Then continue to Block 3 (Week 23) — see Long-Term Periodization below.

## Long-Term Periodization (the 4-block rotation)

The program is a loop of **four 10-week blocks**, each followed by a deload week. Blocks 1 and 2 are exactly what you've already seen. Blocks 3 and 4 are the same program with fresh accessory exercises, so after Week 22 you don't go back to Block 1 — you continue to Block 3. After Block 4, you go back to Block 1.

| Weeks | What you run |
| --- | --- |
| 1–10 | **Block 1** — the exercises in the Block 1 tables above |
| 11 | Deload |
| 12–21 | **Block 2** — Block 1 with the 5 swaps already listed in the Block 2 table above |
| 22 | Deload |
| 23–32 | **Block 3** — new exercises (Block 3 column below) |
| 33 | Deload |
| 34–43 | **Block 4** — Block 3 with 4 swaps (Block 4 column below) |
| 44 | Deload |
| 45 onward | Back to Block 1 at heavier weights. The 44-week loop repeats. |

**What never changes:** the four main lifts (Incline DB Bench, Flat Barbell Bench, Smith Machine Squat, Barbell RDL) in all four blocks, plus every slot's sets, reps, rest, and RIR (unless a cell says otherwise). Block 4 changes the same kinds of slots Block 2 changes: Monday lat pulldown and curl, Thursday rear delt and preacher curl.

### Rules

- Switch blocks only right after a deload week. Never mid-block, unless something hurts or the equipment is unavailable (then use the nearest option from the same row).
- Treat each new exercise as new: start 10–15% lighter, log it separately, and let double progression rebuild the numbers over 2–3 weeks.
- If you start a cut, finish it using the exercises of the block you're in (with the Cutting tables), then resume that block. Don't switch blocks mid-cut.
- Take an extra off-schedule deload whenever joints, sleep, or motivation demand it.

**Optional, after a year or two:** if a joint complains about the same main lift, swap it for one block (10–15% lighter, then rebuild): Incline DB Bench → Incline Barbell Bench; Smith Machine Squat → High-Bar Barbell Squat (needs a rack with safeties); Flat Barbell Bench → Flat DB Bench; RDL → DB RDL.

---

## Nutrition & Recovery (non-negotiable for actual growth)

- **Calories:** +200–300 kcal/day above maintenance (maintenance only if you're carrying extra body fat to lose first)
- **Protein:** 1.6–2.2 g/kg bodyweight/day, spread across 3–5 meals
- **Carbs:** most of your remaining calories, enough to fuel 5 sessions/week
- **Fat:** at least 0.6–0.8 g/kg/day
- **Creatine monohydrate:** 3–5 g/day, any time
- **Sleep:** 7–9 hours
- **Steps:** 7,000–10,000/day
- **Weigh-in trend:** aim for \~0.25–0.5% bodyweight gain per week — faster is mostly fat

---

## CUTTING PHASE — Same Program, Adjusted Volume

Keep the exact exercises, order, and rep ranges from whichever block you're in. Only volume, effort, and calories change. Use this table whenever you switch into a deficit — swap it back to the standard numbers once you return to a bulk.

**Key differences from the bulk version:**

- Compound lifts (bench, squat, RDL, rows, pulldowns) keep their full set count — these protect the most muscle
- Isolation work drops by roughly 1 set per exercise as fatigue accumulates
- Isolation RIR moves from 0–1/failure to **1–2 RIR** — don't grind every set to failure in a deficit
- Compound RIR stays at 1–2 as normal
- Rest periods stay long (don't rush sets to "sweat more" — cardio fatigue shouldn't limit muscular output)
- Deloads come more often (every 5–6 weeks instead of every 8–10)

| Hanging Leg Raise | 3 × 10–15 | 2 × 10–15 |

### If fatigue piles up further: collapse to 4 days

If you're 6–8 weeks into the deficit and recovering poorly even with reduced volume, merge:

- **Day 1:** Upper A + Push B compounds only (bench, row, one press variation, one pulldown, one triceps move)
- **Day 2:** Lower A + Lower B compounds only (squat, RDL, one leg curl, one calf raise)
- **Day 3:** Pull B as written
- **Day 4:** Repeat Day 1 or 2 with reduced volume

Better to train 4 days well-recovered than 5 days half-recovered.

### Cutting Phase Nutrition

- **Calories:** –300 to –500 kcal/day below maintenance
- **Protein:** 2.2–2.6 g/kg bodyweight/day *(higher than the bulk target — this is what protects muscle)*
- **Rate of loss:** \~0.5–1% bodyweight/week — faster risks losing muscle along with fat
- **Cardio:** 2–3 sessions/week, low-intensity (incline walk, cycling), kept away from your heaviest lower-body day if possible
- **Deload triggers:** apply earlier and more readily than in a bulk — don't wait for the scheduled deload week if performance or sleep tanks sooner

---

## Deload Early If:

- Performance drops for 2+ weeks in a row
- Joints ache persistently
- Sleep quality tanks
- Motivation collapses

Don't wait for the calendar — take the deload immediately.

## Quick Troubleshooting

- **A muscle is lagging:** add 2–3 sets/week to it, pull 2–3 sets from a muscle that's already growing well
- **A lift stalls 3+ weeks:** check sleep and calories before touching the exercise
- **Joint pain:** swap the movement pattern immediately — never train through sharp pain
- **Missed a session:** skip it and carry on — never double up. Missed a week or more: repeat your last completed week at 5–10% lighter weights.

## Appendix: Bulk vs. Cut FAQ

### 1. Will this program be helpful in a bulk phase?

Yes — this routine is built specifically for a bulk (hypertrophy) phase. During a caloric surplus, your recovery capacity, glycogen stores, and systemic energy are at their peak, and this program is designed to capitalize on that:

- **High mechanical tension:** heavy, stable compounds (Smith squats, incline DB press, RDLs) drive progressive overload.
- **Solid volume (\~7–15 direct sets/muscle/week, plus indirect work from the compounds):** right in the sweet spot for maximizing muscle protein synthesis when fuel is abundant.
- **Double progression:** a clear rep target and weight-progression rule ensures the surplus calories go toward lean tissue rather than just body fat.

### 2. Can you follow the same program during a cut?

Yes — you should follow the same program. The most common mistake lifters make on a cut is switching to high-rep "toning" circuits with lighter weights.

- **The golden rule of fat loss:** the stimulus required to *build* muscle is essentially the same stimulus required to *retain* it.
- If you drop the weights or the mechanical tension, your body reads that as a signal that the muscle isn't needed — and it will happily burn it alongside body fat.

### 3. What changes are needed during a cutting phase?

The exercises, rep ranges, and loads stay identical. What changes is volume and fatigue management, because recovery capacity drops significantly in a deficit.

| Variable | Bulking Phase | Cutting Phase | Why the Change? |
| --- | --- | --- | --- |
| Working Sets | 3 sets per exercise (baseline) | Keep compounds at full sets; trim isolation work by \~1 set | You need far less volume to *maintain* muscle than to build it (roughly 2/3 of bulking volume). Fewer sets means less accumulated fatigue. |
| Proximity to Failure (RIR) | 0–1 RIR on isolations; occasional failure | Strict 1–2 RIR across the board | Training to true failure in a deficit spikes systemic fatigue without adding extra muscle retention. |
| Loads / Weights on the Bar | Aim to increase weekly | Fight to keep weights identical | The goal on a cut is performance preservation — if you benched 80 kg for 8 reps and can still hit that, no muscle was lost. |
| Rest Intervals | 2–3 min compounds; 60–90s isolations | Keep rests long (2.5–3 min) | Don't rush sets to "sweat more" — long rests keep cardiovascular fatigue from capping muscular output. |
| Deload Frequency | Every 8–10 weeks | Every 5–6 weeks | Connective tissue recovers more slowly when glycogen, hydration, and calories are all reduced. |

### 4. When to plan a bulk vs. a cut?

Rather than picking dates on a calendar, plan your phases around body fat level, training age, and how you're performing/recovering — not a fixed schedule.

```
**A. When to cut**
- **Body fat trigger:** roughly **16–20% for men**, **24–28% for women** — women naturally carry more essential fat, so their thresholds sit higher across the board, not just at this stage. Visually: waist circumference climbing, abs fully blurred, softness settling around the lower back/hips.
- **Performance signals:** persistent sluggishness, achy joints, constant fullness/bloating, and gym pumps going flat are common signs of declining insulin sensitivity — often shows up before the mirror does.
- **Typical duration:** 8–12 weeks. Keep the deficit brief and targeted — aim for \~0.5–1% bodyweight loss per week rather than dragging the cut out, which is what actually risks losing muscle.
**B. When to bulk**
- **Body fat floor:** roughly **10–12% for men**, **18–22% for women** — faint abs visible in normal lighting, visible vascularity in the arms/forearms (men) or a lean, defined waistline (women).
- **Why start lean:** nutrient partitioning is best when you're already lean — a larger share of surplus calories goes toward muscle protein synthesis instead of fat storage.
- **Duration depends on training age, not a fixed number:**
  - Beginner/early intermediate (under \~2 years of consistent training): can run a longer bulk, 16–24+ weeks (4–6 months) — you're still adding muscle fast enough to justify the extended surplus.
  - Advanced or already fairly lean: shorter mini-bulks, 10–16 weeks, work better. Muscle gain slows down with training age while fat-gain risk doesn't, so a long surplus mostly just adds fat past a certain point.
- **Surplus:** +200–300 kcal/day (\~0.25–0.5% bodyweight gain per week) regardless of which duration you're running.
**C. Estimating body fat without lab equipment**
- Most people don't have DEXA/BodPod access, and that's fine — exact percentage matters far less than the *trend*. A monthly progress photo in the same lighting/pose, plus a tracked waist-circumference measurement, is a reliable enough proxy for deciding when to switch phases.
- If you want a rough number, visual body-fat comparison charts (searchable online, showing photos at each 2–3% increment) get you close enough for this purpose — precision isn't the point, direction is.
**D. The "maintenance buffer" (don't skip this)** Never jump straight from a deficit into a hard surplus, or vice versa.
- Spend **1–2 weeks at maintenance calories** between phases — lean toward 2–4 weeks if the cut ran the full 12 weeks or longer.
- This lets your metabolic rate, thyroid output, and hunger hormones (ghrelin/leptin) normalize, and prevents rapid fat rebound when you start the next bulk.
